The 30-minute home plan for people with no time and no gym

The men and women I coach are not athletes. They are managers, developers, doctors, founders: people whose calendar attacks their fitness plan weekly. The plan that survives is never the perfect one. It is the one that fits in 30 minutes, needs almost no setup, and has a rule for bad weeks. This is that plan.

The structure: 3 days, full body, 30 minutes

Three non-consecutive days (Mon/Wed/Sat works for most). Each session: 3 minutes of warm-up, 24 minutes of work, done. Full-body every time, because when you train 3 days a week, split routines waste sessions.

Day A: push focus

  • •Push-ups (knees or incline are fine): 4 sets, stop 2 reps before failure.
  • •Goblet squat (one dumbbell or a filled backpack): 4 x 12.
  • •Overhead press (dumbbells or water bottles): 3 x 10.
  • •Plank: 3 x 40 seconds. Rest 60 seconds between sets throughout.

Day B: pull focus

  • •Bent-over row (dumbbells or backpack): 4 x 12.
  • •Romanian deadlift (same weight): 4 x 12.
  • •Doorframe row or towel row: 3 x 10.
  • •Dead bug: 3 x 10 per side.

Day C: legs and lungs

  • •Reverse lunges: 4 x 10 per leg.
  • •Glute bridge (weight on hips): 4 x 15.
  • •Step-ups on a sturdy chair: 3 x 10 per leg.
  • •Finisher: 5 minutes of burpees or stair climbs, easy pace.

Progression is the whole trick: every week add either 1 rep per set or a little weight. Write it down. A plan without progression is just movement.

The bad-week protocol

  • •Meeting ate your slot: do the 10-minute version (first 2 exercises, 3 sets). A shrunk session keeps the habit alive; a skipped one kills it.
  • •Travelling: push-ups, lunges, plank in the hotel room. Same structure, zero equipment.
  • •Missed the whole week: restart at the last weight you used, no punishment sessions. The month matters, not the streak.

Common questions

Can I build muscle with just 30 minutes, 3 times a week?

As a beginner or returning lifter, yes, meaningfully, provided you progress the reps or weight weekly and eat enough protein. You will not become a bodybuilder, but you will visibly change shape in 12 weeks.

What equipment do I need for home workouts?

One pair of adjustable dumbbells covers everything here. No dumbbells? A backpack filled with books works for months. The structure and progression matter far more than the equipment.

Is 3 days a week enough for fat loss?

Combined with a calorie deficit and 8,000+ daily steps, absolutely. Training protects muscle while food creates the loss. Four gym days with a bad diet loses to three home days with a good one.

Morning or evening workouts for busy schedules?

Whichever slot your calendar attacks least, which for most professionals is the morning. The best time to train is the one that survives your average week, not your ideal one.
