Prediabetes is a warning, not a sentence

A lot of people find out about prediabetes by accident. A routine blood test, a line on the report saying "borderline", and a doctor saying watch your diet. Most people leave with no idea what that actually means at the dinner table. The good news is that this is the stage where food, movement and a little weight loss make the biggest difference.
Your doctor diagnoses prediabetes and decides whether you need medicine. This guide covers the food and lifestyle side. If you are already on medicine for sugar, talk to your doctor before changing how much you eat, because low sugar episodes are possible.
What the numbers mean
Doctors usually look at two tests. An HbA1c between 5.7 and 6.4 percent, or a fasting sugar between 100 and 125 mg/dL, is generally treated as prediabetes. HbA1c is the more useful one to track, because it reflects your average over roughly three months rather than one morning.
Build the plate before you cut anything
The Indian thali problem is rarely sugar. It is the size of the rice or roti portion compared with everything else. Before you remove any food, change the proportions:
- •Half the plate vegetables or salad, sabzi, kachumber, a bowl of soup.
- •A quarter protein, dal, paneer, curd, chana, soya, eggs, fish or chicken, depending on how you eat.
- •A quarter grains, two rotis or one cup of cooked rice, not both together.
- •Eat in that order when you can. Vegetables and protein first, grains last. It softens the sugar spike after the meal.
Swaps that actually help
- •Whole grains over refined. Millets, brown rice, whole wheat and dalia digest more slowly than white rice, maida and poha made thin. A millet breakfast like millet ven pongal is a good start.
- •Protein at breakfast. Moong chilla, pesarattu, curd, paneer or eggs instead of only bread, biscuits or poha.
- •Fruit whole, not juiced. One fruit at a time, with a few nuts or curd, rather than a glass of juice.
- •Tea with less sugar, then none. Cut it by half a spoon a week. Most people stop missing it in a month.
- •Sweets on purpose, not by default. A small portion after a meal, not on an empty stomach in the evening.
Walk after meals
A 10 to 15 minute walk after lunch and dinner is one of the simplest things you can do for blood sugar. Your muscles use the glucose from the meal while you move. Add two or three short strength sessions a week, because more muscle means more places for that sugar to go.
A small amount of weight loss goes a long way
You do not need to reach an ideal weight. Large studies of people with prediabetes found that losing around 5 to 7 percent of body weight, with regular activity, cut the chance of developing type 2 diabetes by more than half. For an 80 kg person that is 4 to 5.5 kg. That is a realistic target over a few months.
Sleep and stress count too
Short sleep and constant stress both push blood sugar up. If you work nights, your sugar control will be harder, so meal timing and protein matter even more. I wrote about that in night shift meal timing.
Recheck your HbA1c when your doctor suggests, usually every three to six months. That number, not the scale on a single morning, tells you whether the plan is working.
Common questions
Can prediabetes be reversed?
In many people, yes. Losing around 5 to 7 percent of body weight, eating more protein and fibre, walking after meals and sleeping better can bring HbA1c back into the normal range. Your doctor will confirm with repeat tests.
Should I stop eating rice and roti with prediabetes?
No. Control the portion and the plate instead. Keep grains to about a quarter of the plate, choose whole grains more often, and eat vegetables and protein first.
Which fruits are okay for prediabetes?
Most whole fruits are fine in a single portion: guava, apple, orange, pear, papaya and berries are easy choices. Eat them whole rather than as juice, and pair them with curd or a few nuts.
How much walking helps blood sugar?
A 10 to 15 minute walk after your main meals makes a noticeable difference to the sugar rise after eating. Aim for that, plus a daily step goal and two or three strength sessions a week.
